Bring your own workout: your program is probably fine, it is the blanks that break it
The research says the structure you already chose works. What sinks it is the fields nobody writes down: rest, set count, and what weight to put on the bar today.

You already have a program. It is in your phone notes under a heading you typed at 11pm. It is a PDF a coach sent you in March. It is a screenshot of someone's push day, saved and never opened. It is a chat with an AI that gave you six workouts and no idea what to do with them. Or it is in your head, which is the worst filing cabinet ever built.
The reasonable assumption is that a fitness app wants to replace it. Delete your plan, take ours, start again. So you never bother, and you keep training off a screenshot, guessing the weight, resting until you feel ready, and losing the thread by week five.
The truth is that your program is very probably fine. Volume-equated research keeps failing to find the magic in one structure over another. What it does not cover is the part your notes app never captured: how long you rest, how many sets you actually do, what load you pick when you are tired, and whether anything moves up next week. What importing actually means here
The import path is deliberately small. You give a program a name, then a list of workouts. Each workout has a name and an ordered list of exercises. That is the required shape and nothing more.
Per exercise you may optionally give sets. Per set you may optionally give reps and a weight. Every one of those is allowed to be missing.
Two things are worth knowing about the mechanics. First, the whole import runs as a single database transaction, so it either lands complete or it does not land at all. You never end up with a half-built program, three workouts of a five workout week, or a Tuesday with no exercises in it. Second, nothing you type is second-guessed. If you supply a number, it is taken at face value. The app only ever fills a gap, it does not overrule you.
That distinction matters more than it sounds, and it comes back in every worked example below. A blank is filled intelligently. A wrong number is obeyed.
The evidence: the structure you chose is probably not the problem
Here is the uncomfortable finding for anyone who has spent a fortnight choosing between programs.
Grgic, Schoenfeld and Davies pooled 22 studies for Sports Medicine on how training frequency affects strength. Raw effect sizes climbed neatly with frequency: 0.74, 0.82, 0.93 and 1.08 for one, two, three and four-plus sessions per week. A clean story, until they ran the subgroup analysis restricted to studies where total weekly volume was equated. Then the frequency effect disappeared, p = 0.421. Their reading is that frequency helps mainly because it lets you accumulate more quality volume, not because a muscle needs a particular number of visits.
Read that back as advice about your own plan. The upper/lower your coach wrote and the push/pull/legs you screenshotted are, at matched volume, arguing about the filing system. What does show a dose response is total work. Ralston, Kilgore, Wyatt and Baker meta-analysed 9 studies with 223 men for Sports Medicine and graded weekly sets per exercise into low, medium and high bands. Effect sizes on strength were 0.82 for five sets or fewer, 0.98 for five to nine, and 1.01 for ten or more. The curve is real but it flattens hard, and the authors are honest that only one of the nine studies was a randomised controlled design.
So: sets accumulated over weeks is the lever. The plan on your phone already lists exercises. What it almost certainly does not do is guarantee those sets happen, at a sensible load, week after week.
The three fields nobody writes down
Open any program you have saved. Count how many of these are actually written on it.
Rest. Almost nobody writes rest into a notes app. You rest until the conversation ends or the phone gets boring. Pocket Fit assigns a rest timer per exercise from your goal and the exercise's role: primary compound gets 120 seconds for Gain Muscle, 180 for Gain Strength, 90 for Lose Fat. Accessory compound gets 90, 120 and 60. Isolation gets 60, 60 and 45. This is the single most commonly missing field in an imported program, and the one that quietly changes what a session is.
Set count. Programs written from memory drift downwards. Three sets becomes two when you are late. Pocket Fit resolves a missing set count from your goal and your experience level together, which is covered exercise by exercise below.
Load. This is the one with the best evidence behind it. Steele, Malleron, Har-Nir, Androulakis-Korakakis, Wolf, Fisher and Halperin reviewed 18 studies with 368 participants for Sports Medicine and asked what load people choose when left to choose. The answer: an average of 53% of one-rep max, with a 95% credible interval of 49 to 58%. That is a long way below what most hypertrophy and strength work calls for. Left alone, we go light.
That is exactly the field an imported program leaves blank, and exactly the field the app can fill without guessing. What you type, and what the app derives
The full fill-in logic, in one place, so the worked examples make sense.
- Rep range comes from your goal and the exercise's role. Gain Muscle: primary compound 6-10, accessory compound 8-12, isolation 8-12. Gain Strength: 3-6, 5-7, 8-12. Lose Fat: 6-10, 8-12, 12-15. If you gave a set but no reps, it uses the midpoint of that range.
- Set count comes from goal and experience level. Primary compound on Gain Muscle: 4 for Beginner, 5 for Intermediate, 4 for Advanced. Primary compound on Gain Strength: 5, 6 and 6. Accessory compound on Gain Muscle: 4, 3 and 3. Accessory compound on Gain Strength: 5, 5 and 4. Isolation is always 3.
- Rest as listed above, per exercise, from goal and role.
- Weight is taken verbatim if you give one, and converted into both kilograms and pounds so the app works in whichever units you read in. If you leave it blank, it is pulled from your own history on that exercise within that rep range.
- Compound or isolation, primary or accessory is not your call and not a guess. It comes from the exercise database, and it is what drives every number above.
- Estimated calories per set and session duration are computed for every workout. Duration is reps multiplied by 2.5 seconds, plus rest inside each exercise, plus 60 seconds between exercises, multiplied by a 1.7 real-world factor, because nobody actually moves from rack to bench in zero seconds.
- Cover imagery is assigned per workout, choosing unused images so your days do not all look identical in the list.
- Scheduling happens by default. The program is laid out on your calendar, one day slot per workout, starting tomorrow, so reminders fire without you making a second decision after you already made the hard one.

Eight programs, brought in, and exactly what gets filled
1. The classic 5x5, three days a week
What you type. Program: Strength A/B. Workout A: Back Squat 5x5, Bench Press 5x5, Barbell Row 5x5. Workout B: Back Squat 5x5, Overhead Press 5x5, Deadlift 1x5. Goal Gain Strength, experience Intermediate.
Taken verbatim. Every set and rep. You wrote 5x5, you get 5x5. The app does not decide that an intermediate on Gain Strength "should" have 6 sets on primary compounds, because you already answered.
Derived. Rest of 180 seconds on squat, bench, press and deadlift, because the exercise database flags them primary compound and your goal is strength. Rest of 120 seconds on the row if it resolves as an accessory compound. Weight on each lift from your best historical set in the 3 to 6 range. Duration and calories per session. Three calendar slots from tomorrow.
Weekly layout. Monday A, Wednesday B, Friday A. The following week flips: Monday B, Wednesday A, Friday B.
The field people forget. Rest. A 5x5 done on 90 seconds is a conditioning session wearing a strength program's clothes.
2. A coach's four day upper/lower, fully specified
What you type. Four workouts, every exercise with explicit sets and reps because your coach wrote them. Upper A: Bench Press 4x6, Barbell Row 4x8, Incline Dumbbell Press 3x10, Lat Pulldown 3x10, Lateral Raise 3x15. Lower A: Back Squat 4x6, Romanian Deadlift 3x8, Leg Press 3x12, Leg Curl 3x12, Calf Raise 4x15. Then Upper B and Lower B. Goal Gain Muscle, Intermediate.
Taken verbatim. All of it. Sets, reps, order. This is the case where you have supplied the entire prescription.
Derived. Only four things, and they are the four your coach's PDF never had: rest per exercise (120 on the primary compounds, 90 on the accessory compounds, 60 on lateral raises and calves), starting loads from your history at those exact rep counts, the calendar, and progression from week two onwards.
Weekly layout. Monday Upper A, Tuesday Lower A, Thursday Upper B, Friday Lower B.
The field people forget. Again rest, and this time it is the coach who left it out. Written programs assume a coach standing there with a stopwatch. Yours is not.
3. A push/pull/legs screenshot with nothing but names
What you type. Exercise names only, copied off a screenshot. Push: Bench Press, Overhead Press, Incline Dumbbell Press, Triceps Pushdown, Lateral Raise. Pull: Deadlift, Pull-Up, Barbell Row, Face Pull, Barbell Curl. Legs: Back Squat, Romanian Deadlift, Leg Press, Leg Curl, Calf Raise. Goal Gain Muscle, Beginner.
Taken verbatim. The exercise list and its order. That is the whole of your contribution, and it is enough.
Derived. Everything else. Primary compounds get 4 sets at the midpoint of 6 to 10 reps with 120 seconds rest. Accessory compounds get 4 sets at the midpoint of 8 to 12 with 90 seconds. Isolation gets 3 sets at the midpoint of 8 to 12 with 60 seconds. Loads come from history where you have it and stay open where you do not, because inventing a bench press number for someone who has never logged one would be worse than leaving the field for you.
Weekly layout. Monday Push, Wednesday Pull, Friday Legs. Run it six days if you have six, and read the beginner's guide to push/pull/legs before you decide.
The field people forget. All of them. That is the point of this example: a screenshot is a list of names, and a list of names is a legitimate input.
4. A bro split from an old training log
What you type. Five workouts, one muscle group each: Chest, Back, Shoulders, Legs, Arms. You have the exercise names from a log you kept two years ago, and you also have the weights you were using back then. Goal Gain Muscle, Advanced.
Taken verbatim. The exercises. And, if you type them, those two-year-old weights.
Derived. At Advanced on Gain Muscle: 4 sets on primary compounds, 3 on accessory compounds, 3 on isolation. Rest 120, 90 and 60.
The advice. Leave the old weights out. This is the clearest case of the rule: a blank gets filled from what you have actually lifted recently, a typed number gets obeyed even if it is a bench press you last hit before a two-year layoff. Old logs are a good source of exercise selection and a bad source of load.
Weekly layout. Monday Chest, Tuesday Back, Wednesday Shoulders, Thursday Legs, Friday Arms.
The field people forget. Set count. Five days of one muscle group each drifts into "however many I feel like", and a bro split with no set count written down is the fastest way to a week of low volume that felt busy.
5. Three day full body, coming back from a layoff
What you type. Program: Return. Three workouts, each with five exercises: a squat pattern, a hinge, a press, a pull, one isolation. And here you type set counts on purpose, and type them low. Goblet Squat 2 sets, Romanian Deadlift 2 sets, Dumbbell Bench Press 2 sets, Seated Row 2 sets, Face Pull 2 sets. No reps. Goal Gain Muscle, Beginner.
Taken verbatim. Two sets. Every time. Even though a Beginner on Gain Muscle would otherwise get 4 on primary compounds and 3 on isolation.
Derived. Reps from the midpoint of the goal range for each role, rest of 120, 90 and 60 seconds, and loads from whatever history exists, which after a layoff is usually thin and that is fine.
Why this example matters. Typing a deliberately small number is how you steer the import. You are not fighting the defaults, you are using the one field that overrides them. Then let the progression engine climb from there, rather than starting at what you used to do and quitting in week two.

6. A glute-focused four day from a coach
What you type. Lower A: Hip Thrust 4x10, Romanian Deadlift 3x10, Bulgarian Split Squat 3x12, Cable Kickback 3x15. Lower B: Back Squat 4x8, Hip Thrust 3x12, Walking Lunge 3x12, Seated Abduction 3x20. Plus two upper days. Sets and reps supplied, no weights, because the coach cannot know what you lift.
Taken verbatim. Sets and reps throughout.
Derived. The weights, and this is where the history lookup earns its place. The load pulled for the hip thrust on Lower A is your best logged hip thrust inside a 10 rep context, not your heaviest triple. The Bulgarian split squat pulls your best set at 12. Same exercise, different rep prescriptions, different starting loads, all from your own logs. Plus rest at 120, 90 and 60 seconds for a Gain Muscle goal, and a four day calendar.

The field people forget. Load continuity between similar exercises. Written programs say "hip thrust 4x10" for eight weeks and never say what to put on it. Your history does.
7. A dumbbell-only hotel program for travel weeks
What you type. Program: Away. Three workouts, dumbbells only, names only: Goblet Squat, Dumbbell Romanian Deadlift, Dumbbell Bench Press, One Arm Row, Dumbbell Shoulder Press, Dumbbell Curl, Overhead Extension. Goal Gain Muscle, Intermediate.
Taken verbatim. The exercise names, which is precisely how you enforce the equipment constraint. You are not asking the app to guess what a hotel gym has, you are telling it.
Derived. Intermediate on Gain Muscle gives 5 sets on primary compounds, 3 on accessory compounds, 3 on isolation, with reps at the midpoints and rest at 120, 90 and 60. Loads come from your dumbbell history specifically, because the lookup is per exercise, so your barbell bench has no influence on your dumbbell bench.
Weekly layout. Three slots across the travel week, scheduled from tomorrow, so the reminders exist in the week you are least likely to organise yourself.
8. A rehab-constrained program with substitutions you need to keep
What you type. Exactly the substitutions your physiotherapist agreed. Trap Bar Deadlift instead of conventional. Goblet Squat instead of back squat. Floor Press instead of bench. Neutral Grip Pulldown instead of wide grip. Sets and reps where you have them, blank where you do not.
Taken verbatim. The exercise list, unconditionally. The import never swaps an exercise for something it thinks is better. What you typed is what you train.
Derived. Rest, any missing set counts and rep targets, loads from history on those specific movements, and the schedule.
Why this is the strongest case for importing. A generated program works from a limitations field written in plain language, which is a good system. But if you have been told precisely what to do and what to avoid, typing the list yourself removes the interpretation step entirely.

How to clean up a program in your notes before you bring it in
Five minutes of tidying makes the difference between an import that lands and an argument with your own handwriting.
- One workout per heading. "Upper A", "Lower A", "Push". If your notes have one long list, split it first. The import is a list of workouts, and the workout names become the names you see in the app.
- One exercise per line. No paragraphs, no "then some arms". A line is an exercise.
- Sets and reps if you have them, in the order you will train them. Write "4x8" or "4 sets of 8". Leave the whole thing off if you are not sure.
- Weight only if it is current. A weight you hit last week is useful. A weight from a different bodyweight and a different year is a trap.
- Delete anything you are unsure about. This is the whole rule in one line: a blank gets filled intelligently, a wrong number gets taken at face value. Uncertainty is better expressed as an empty field than as a guess.
If you have a coach's PDF or a screenshot, read it and retype the lines. It is genuinely faster than it sounds, and it forces you to notice the exercise you have been skipping for a month.
Where the AI assistant helps, and where it does not

The honest workflow is: get the program out of the PDF, the screenshot, the chat or your head, into a clean list of workouts and exercises. Bring that in. Let the app fill the rest. Where the evidence runs thin
The case for importing your own plan rests on volume-equated research and on autoregulation, and both have real holes.
Zhang and colleagues meta-analysed 8 studies with 166 athletes for Frontiers in Physiology and found autoregulated loading beat fixed loading with an overall effect size of 0.64 (95% CI 0.43 to 0.85), worth about 4.65 kg on squat one-rep max and 3.21 kg on bench. Encouraging. But 151 of the 166 subjects were male, only 29.5% had a directly tested 1RM, every intervention ran 5 to 10 weeks, and everyone was already an athlete.
Then the counterweight. Hickmott, Chilibeck, Shaw and Butcher reviewed 15 studies with 441 participants for Sports Medicine - Open and found no significant difference between autoregulated and standardised load prescription for 1RM strength (mean difference 2.07 kg, p = 0.09). Repetitions-in-reserve based autoregulation nudged towards a benefit, standardised mean difference 0.30 at p = 0.06, which is a shrug rather than a finding. Only one included study measured hypertrophy at all, so no meta-analysis on muscle size was possible.
Two reviews, opposite conclusions, same broad question. That should lower your confidence in anyone claiming loading method is decisive. It should also lower your confidence in the folklore that a program must be followed to the percentage point.
Add the rest of the caveats. Ralston's dose-response ran on 223 men, one randomised design out of nine, and the authors flag that repeated 1RM testing may itself explain some of the gains. Grgic's volume-equated null is a subgroup analysis, which is weaker evidence than a trial designed to test it. Steele's 53% figure comes from mostly short, acute studies, not from people running their own program for a year. And none of this research tested imported programs in an app, because nobody has studied that. What it supports is a modest claim: your structure is unlikely to be the limiting factor, and consistent loading and progression are worth more than the label on the split.
Put it together
Your program is a list of exercises with holes in it. The holes are rest, set count, load and a date in the calendar, and those holes are where adherence leaks out.

Importing your own workout: common questions
Can I import a workout program from a PDF or a screenshot?
Not as a file. The workflow is to read the PDF or screenshot and retype it as a list of workouts and exercises, which for a typical four day program takes a few minutes. Sets, reps and weights are optional on every line, so you only type what you actually know.
What happens if I only know the exercise names?
That is a complete input. Set count is resolved from your goal and experience level, for example 4 sets on a primary compound for a Beginner on Gain Muscle and 5 for an Intermediate. Reps come from the midpoint of the goal's range for that exercise role, 6-10 for a primary compound on Gain Muscle. Rest comes from the same matrix, 120 seconds in that case.
Where do the starting weights come from?
From your own logged sessions. For any set you leave without a weight, the app looks up the heaviest load you have lifted on that exact exercise inside the prescribed rep range and pre-loads it. If you supply a weight it is used as given and converted into both kilograms and pounds. With no history on an exercise, the field stays open rather than being invented.
Will the app change my exercises?
No. The exercise list you type is taken verbatim, including deliberate substitutions such as a floor press instead of a bench press or a trap bar deadlift instead of conventional. The app only classifies each exercise as compound or isolation, primary or accessory, which is what drives sets, reps and rest.
Does an imported program progress like a generated one?
Yes, it runs on the same engine. Reps increase first, up to a cap of 15, and the weight only moves once a plateau is confirmed by two matching sessions. Scheduling is also automatic, one day slot per workout starting tomorrow, so reminders work without a second decision.
