Reps First, Then Weight: The Progressive Overload Rule That Actually Adds to the Bar
Progressive overload is not "add weight every week". Add reps first, and the bar only moves after you have held the same load for two sessions in a row.

You add 2.5 kg to the bar every Monday because that is what progressive overload means, right? Add weight, get stronger, repeat. For the first month it works. Then a session gets ugly, the reps fall apart, your form goes with them, and the next week you are staring at a load you cannot really lift. So you back off, feel like you failed, and quietly wonder whether the whole thing works at all.
Here is the part that gets missed. Progressive overload is real and it is the single most important idea in training. But "add weight every week" is not what it says. That is a caricature of it, and it is the reason so many people stall or get hurt inside two months. The actual rule is slower, more boring, and far more reliable. You earn the weight jump, you do not schedule it.

What progressive overload actually is
Progressive overload just means the demand on your muscles has to keep rising over time, or they have no reason to change. That is it. The demand can rise in several ways: more weight, more reps, more sets, better technique, less rest. Weight on the bar is only one of them, and it is the one you should reach for last, not first.
The evidence for the underlying principle is strong. Schoenfeld, Ogborn and Krieger pooled 15 studies for the Journal of Sports Sciences and found a clear graded relationship between how much work you do and how much muscle you build. Each additional weekly set was linked to roughly a 0.37% larger gain in muscle size. More total work, more growth, in a fairly straight line across the range they studied. The lesson is not "lift heavier", it is "do more good work over time". Reps are work. Sets are work. Weight is work. They all count.
So the question is never really "when do I add weight". It is "how do I keep making the sessions a little harder without breaking myself". Adding weight is the crudest, riskiest lever. Adding reps is the gentle one, and it is where you should start.
How to progressive overload: reps first, then weight
The method that does this cleanly is called double progression, and it is exactly how Pocket Fit works. You pick a weight and a rep target. Only then does the weight go up, and when it does, your reps reset to the bottom of the range so you can climb again.
In Pocket Fit the rep cap is 15. Say you press a dumbbell for 8 reps. Next time the app asks for 9, then 10, and so on, adding a single rep at a time as you clear each one. It never jumps you from 8 to 12. One rep is a small, honest step you can almost always make, which is the whole point - you want a target you can beat, not one you have to gamble on. When you finally reach 15 clean reps, the weight goes up and you drop back down the rep ladder.
This matters because reps are where most of the growth lives anyway. Schoenfeld, Grgic, Ogborn and Krieger ran a separate meta-analysis in the Journal of Strength and Conditioning Research comparing lighter loads for higher reps against heavier loads for lower reps. When sets were taken close to failure, muscle growth was near enough identical whether the load was light or heavy. Heavier loads had an edge for maximal strength, but for building muscle, chasing reps at a given weight does the job. You are not leaving results on the table by grinding out reps before you touch the plates. You are doing the thing that works.
Why the bar only moves off a confirmed plateau
Here is the part that separates a sane rule from wishful thinking. Pocket Fit will not add weight the moment you hit your rep cap once. Why be this careful about proximity to real effort? Because getting close to your limit is what drives the adaptation, and it is also where the risk lives. Refalo and colleagues examined this in Sports Medicine, pooling 15 studies on how close to failure you train. Training right to failure gave only a trivial extra edge for muscle growth over stopping a rep or two short. In plain terms: you do not need to grind every set into the ground. Leaving a rep in the tank most of the time, and letting the weight rise only when you have genuinely earned it, gives you almost all of the benefit with far less of the damage.

The steps are small on purpose
When the weight does go up, the jump is deliberately tiny, and it depends on the equipment. In Pocket Fit a barbell moves by 5 kg for men and 2.5 kg for women. Everything else - dumbbells, cables, machines - moves by 2.5 kg for men and 1.25 kg for women. That is not an accident or a limitation. Small is the point.
Think about what a jump actually asks of you in percentage terms. Adding 2.5 kg to a 40 kg dumbbell press is a 6% rise. Adding 5 kg to a 100 kg squat is 5%. Those are steps you can absorb and repeat. Now picture the beginner who reads "add weight" and slaps a 10 kg plate on each side - a 20 kg jump. The reps collapse, the form breaks, and the "progression" lasts exactly one session before it reverses. A dumbbell gets a smaller absolute step than a barbell because you cannot spread the load across both hands the way a barbell lets you, so the same absolute jump hits harder. The rule respects that.
And it changes one thing at a time. Reps or weight, never both at once. If both moved together you would never know which change your body was responding to, or which one broke the set. One variable, one clean signal, every session.
The "too easy" override, and when the rule should bend
A fixed rule needs an escape hatch, or it becomes a cage. Pocket Fit has one. If a set was genuinely trivial, you flag it as too easy, and the app bumps the weight early - it does not make you sit through two plateau sessions to prove what you already know. You earned the jump by clearing the work with obvious room to spare, so it gives it to you. That is the one case where the weight moves without a confirmed plateau.
The rule should also bend the other way. It only ever suggests going up or holding; it does not chase you down when you have a bad week. If your reps drop because you slept badly or came in stressed, the honest move is to hold the load, not add to it, and not to read one rough session as a plateau. And every few months, deliberately backing off - a deload, lighter loads for a week - is not lost progress, it is what lets the next climb happen. Progressive overload is a long game with pauses built in, not a line that only ever goes up.

Where this rule runs thin
Be honest about the limits. Double progression with a two-session plateau check is a sane default, not a law of physics. It will not be optimal for everyone in every phase.
Progress is not linear forever. In your first months on a lift you might climb almost every session. A year in, adding a single rep can take weeks, and the neat ladder gets lumpy. The rule still points the right way, but the pace slows and no engine can change that. Individual variation is real too - people recover at different rates, respond to different rep ranges, and some lifts move faster than others on the same body. A fixed 15-rep cap and a fixed step are reasonable middle-ground choices, not personalised prescriptions. And the research behind all this, strong as it is, measures group averages over weeks and months. It tells you the direction that works for most people. It does not promise your exact number next Tuesday.
The rule earns its place not by being perfect but by being reliable and safe across the huge middle of cases. It stops you stacking jumps, it makes the steps small, and it only adds weight you have shown you can handle. For most people, most of the time, that beats a clever plan you cannot stick to.

How do you do progressive overload as a beginner?
Do not add weight every week. Pick a weight and a rep target, then add one rep at a time each session until you reach the top of the range - in Pocket Fit that cap is 15. Only then does the weight go up, and only after you have held the same load steady. This double progression is gentler and far more reliable than chasing heavier plates from day one.
When should I increase the weight I lift?
When you have hit the top of your rep range and held the same load for two sessions in a row - a confirmed plateau. One good session can be luck. Two in a row is a pattern worth building on. The one exception is when a set is genuinely too easy, in which case bumping earlier is fine.
What is double progression?
Double progression means you progress two variables in order, not at once. First you add reps at a fixed weight, one rep per session up to a cap. Then, once you top out and plateau, you add a small amount of weight and drop back down the rep range to climb again. Reps first, then weight.
How much weight should I add to the bar?
A small, equipment-specific step. Pocket Fit adds 5 kg to a barbell for men and 2.5 kg for women, and 2.5 kg for men or 1.25 kg for women on dumbbells, cables and machines. Does adding reps build as much muscle as adding weight?
For muscle size, largely yes.
