Overhead Press

The barbell overhead press is the most honest upper body lift you own, because there is nothing to lean on and nowhere for a weak rep to hide.

How to perform it

Press the barbell from your front rack position (clavicle level) straight up to lockout overhead.

  1. Set the bar in the rack at roughly upper chest height so you can unrack it without a quarter squat.
  2. Grip just outside shoulder width, get under the bar, and bring your elbows slightly in front of it so the bar rests on your front rack at clavicle level.
  3. Stand the bar out and step back with feet about hip width, wrists stacked over the forearms rather than folded back.
  4. Squeeze your glutes, brace your abs, and keep your ribcage stacked over your pelvis rather than flared up.
  5. Tuck your chin so the bar has a clear vertical path past your face.
  6. Press the bar up in a straight line, keeping your forearms vertical under it.
  7. As soon as the bar clears your forehead, push your head forward through the gap.
  8. Finish with elbows locked, bar over the mid foot and shoulder joint, shoulders shrugging slightly up as the shoulder blades rotate.
  9. Lower under control back to the front rack, tucking the chin again on the way down.
  10. Reset your brace at the rack position before every rep rather than bouncing straight into the next one.

Key cues

Common mistakes

Leaning back to press

The ribcage flares, the lower back arches and the press turns into a standing incline press. It shortens the range, loads the lumbar spine and is the single most common source of back pain in this lift. Squeeze the glutes, brace hard, and reduce the load until the torso stays vertical.

Pressing around your head

The chin stays forward, so the bar has to arc out in front of the face and finishes ahead of the shoulders. That leaves you holding the weight on the end of a long lever for the entire lockout. Tuck the chin on the way up and push the head through once the bar clears the forehead.

Stopping short of lockout

The elbows never quite straighten, usually in the last reps of a hard set. Full range work is generally equal or superior to partial work for strength and size, and a soft lockout also hides which part of the lift is actually failing. Finish every rep with straight elbows and the bar over your ears.

Wrists folded back

The bar sits high in the palm so the wrist bends backwards under load, which leaks force and makes the joint ache. Keep the bar low in the palm with a full grip and the wrist stacked over the forearm.

Shrug-free lockout

Trying to keep the shoulders forcibly pinned down overhead blocks the scapula from rotating upward, which is exactly the motion the joint needs at the top. Let the shoulders shrug slightly as the arms finish overhead.

Variations and swaps

Seated barbell or dumbbell press

A backrest removes the balance and lower back demand and usually allows more load. The first swap if your lumbar spine complains or you want to train close to failure alone.

Dumbbell overhead press

Each arm finds its own path, which many shoulders prefer, and side-to-side differences become obvious. Expect roughly 7 to 10 percent less load than the barbell version.

Landmine press

Pressing on an angle rather than straight overhead. The best option when you cannot get your arms fully overhead without flaring your ribs, because it needs far less shoulder flexion and thoracic extension.

Neutral grip or Swiss bar press

Palms facing each other, less internal rotation demand at the shoulder. Useful if a pronated grip is the part that aggravates you.

Push press

A short dip and leg drive to move a heavier bar past the sticking point. A power and overload tool, not a replacement for a strict press.

Machine shoulder press

Fixed path and easy to load. The default substitute when barbells are not in your equipment list.

What the overhead press actually trains

The deltoid is usually described as three muscles glued together. Anatomically it is more subdivided than that: Sakoma and colleagues identified seven segments separated by intramuscular tendons, and showed those segments behave as functional units rather than one sheet contracting together. For training purposes, the three-head model still works. The anterior head, from the clavicle, flexes the shoulder. The lateral head, from the acromion, abducts. The posterior head, from the scapular spine, extends and externally rotates.

A barbell pressed from the front rack travels forward of the frontal plane and finishes overhead, which is mostly shoulder flexion. That is anterior deltoid territory, with the lateral head assisting once the arm passes shoulder height, and the posterior head doing very little. This is why the overhead press is a superb front delt builder and a mediocre side delt builder, and why lateral raises still earn their place even if you press heavy.

The triceps finish the lift. The upper trapezius and serratus anterior do something less obvious but more important: they upwardly rotate the scapula so the socket keeps facing the arm as it rises. Ludewig and Reynolds, reviewing scapular kinematics and shoulder pathology, describe reduced upward rotation and altered scapular motion as a pattern associated with shoulder problems. That is the anatomical justification for shrugging slightly at the top of an overhead press rather than fighting to keep the shoulders pinned down. The scapula is meant to move.

Finally, your torso. Standing with a loaded bar overhead creates a long lever above your base, and your abs, obliques, spinal erectors and glutes have to stop that lever from turning into a backbend. Saeterbakken and Fimland compared seated and standing barbell and dumbbell presses and found the least stable version, standing with dumbbells, produced the highest deltoid activity but the lowest one-repetition maximum, around 7 percent below the standing barbell press and around 10 percent below the seated dumbbell press. Stability and load pull in opposite directions.

Setting up and pressing

Take the bar from a rack set at roughly upper chest height, not one so low you have to quarter squat it out. Hands just outside shoulder width, elbows slightly in front of the bar, bar resting on the front rack at clavicle level with a full grip and wrists stacked over the forearms.

Set your feet about hip width. Squeeze your glutes, brace your abs, and keep your ribcage locked down over your pelvis. The most common source of overhead press back pain is not the press itself, it is leaning back to make it easier.

Pull your chin back so the bar can travel in a straight vertical line past your face, and press. As soon as the bar clears your forehead, push your head forward through the gap so the bar finishes over the mid foot and shoulder joint, elbows locked, shoulders shrugged slightly up. If it finishes in front of your face you have pressed around your head rather than through it, and every rep will feel heavier than it should. Lower under control to the rack position and reset your brace.

The mistakes that cost you the most

Four errors account for most bad overhead pressing. Leaning back to turn a press into a standing incline press, which loads the lumbar spine and shortens the range. Stopping short of lockout. Letting the wrists fold back so force leaks between forearm and bar. And pressing around the head instead of through it, which keeps the bar in front of the shoulders where the lever is longest.

How to programme the overhead press

The overhead press is a primary compound. It goes at the start of a session, or immediately after a horizontal press if the day is built around chest. It is a slow-progressing lift with a small muscle mass driving it, so patience matters more here than anywhere else.

Pocket Fit prescribes it by goal:

  • Gain muscle: 4 to 5 sets depending on experience, 6 to 10 reps, 120 seconds rest.
  • Gain strength: 5 to 6 sets depending on experience, 3 to 6 reps, 180 seconds rest.
  • Lose fat: 4 to 5 sets depending on experience, 6 to 10 reps, 90 seconds rest.

Progression is rep-first. Pocket Fit builds reps up to a cap of 15 and only increases the load once a plateau is confirmed across two matching sessions, rather than adding weight because a week has passed. Barbell increments are 5 kg for male users and 2.5 kg for female users. On an overhead press, that distinction matters more than on any other lift, because the jump from 30 kg to 35 kg is enormous relative to the muscle doing the work. If you own microplates, use them.

  • Neutral grip or Swiss bar press. Palms facing, less internal rotation demand at the shoulder.
  • Push press. A small leg drive to move a heavier bar through the sticking point. A strength and power tool, not a substitute for a strict press.

If your lower back is the limiting factor, sit down before you reduce the weight. If you cannot reach a vertical overhead position without arching, go landmine and work on thoracic and shoulder mobility separately. And if pressing overhead causes sharp pain, pinching at the top, or pain that lingers afterwards, stop and see a physiotherapist. Kolber and colleagues found the shoulder complex accounts for a substantial share of injuries reported in resistance training populations, and it is not a joint that rewards pushing through symptoms.

What the evidence does and does not say

Standing versus seated. The honest answer is that this argument runs on acute data. Saeterbakken and Fimland showed that less stable versions produce higher deltoid EMG but lower maximal loads. What nobody has produced is a long, well controlled training study showing that standing pressing builds more shoulder muscle than seated pressing over months. If you like standing, stand. If seated lets you press more weight for more quality sets, that is a defensible choice, not a compromise.

EMG is not hypertrophy. This is worth repeating because shoulder training content is more EMG-driven than almost any other topic. Vigotsky and colleagues explain in detail why surface EMG amplitude cannot be read as a proxy for muscle growth: it is a snapshot of electrical activity under one condition, sensitive to electrode placement, normalisation method and fatigue. A press that "activates the anterior deltoid 20 percent more" in a lab has not been shown to grow it 20 percent more over a training block. Treat activation rankings as interesting, not decisive.

Range of motion. Pallares and colleagues, pooling the range of motion literature in a systematic review and meta-analysis, found full range training was generally equal or superior to partial range training for strength and size adaptations. Applied to the overhead press, that is the case for locking out properly and for lowering the bar back to the clavicle rather than to nose height.

Overhead pressing and shoulder health. There is no good evidence that overhead pressing damages healthy shoulders. What the literature supports is more modest: shoulder complaints are common in lifters, scapular motion matters, and technique that blocks the scapula from rotating upward is worth fixing. If you already have a diagnosed shoulder condition, exercise selection belongs with your clinician, not with an article.

Overhead press: common questions

Should I do the overhead press standing or seated?

Both work. Standing recruits more trunk musculature and is harder to cheat; seated usually allows more load and takes the lower back out. Nobody has run the long-term trial that would crown a winner for muscle growth, so choose based on your back, your balance and which one you will do consistently.

Why can I not press the bar straight up past my head?

Because your head is in the way, and the fix is to move it, not the bar. Tuck your chin as the bar rises, then push your head forward through the gap once the bar clears your forehead. If you press around your head, the bar stays in front of your shoulders where the lever is longest and every rep is harder than it needs to be.

Why does my lower back hurt during overhead press?

Almost always because you are leaning back to shorten the press. Squeeze your glutes, brace your abs, and keep your ribcage stacked over your pelvis. If bracing does not fix it, press seated, and if the pain persists get it assessed by a professional.

How much should I be able to overhead press compared to bench?

There is no rule you have to obey, but pressing somewhere around 60 to 70 percent of your bench press is typical for lifters who train both. If yours is far below that, the usual reason is that you have simply benched much more often than you have pressed.

Does the overhead press build big shoulders on its own?

It builds the anterior deltoid very well and the lateral head partially. Since the lateral head is what gives shoulders their width from the front, most people still want direct lateral raise work alongside pressing.

Why is my overhead press progressing so slowly?

Because the muscle mass driving it is small, so a 5 kg jump is a huge relative increase. This is exactly why Pocket Fit adds reps first, up to a cap of 15, and only increases load after a plateau is confirmed over two matching sessions rather than on a fixed weekly schedule.
