Most people choose a workout split the way they choose a haircut. They see one on someone they admire, copy it, and hope it transfers. Then week three arrives, a Tuesday gets eaten by work, and the whole structure quietly falls apart.

Here is the part the routine templates skip. A split is not a training programme. It is a filing system for your week, and the only thing it really controls is how often each muscle gets worked. Get that one number right and almost any split works. Get it wrong and the fanciest six day routine on the internet will still leave you flat.

What a workout split actually is

A split is how you divide the body across the days you train. That is the whole idea.

Train everything in one session and you have a full body split. Divide the body into an upper half and a lower half and you have upper/lower. Sort exercises by whether you press, pull or squat and you have push/pull/legs. Give each muscle group its own day and you have the bro split.

None of those choices is inherently better than the others. They are containers. What matters is what ends up inside them, and how often each muscle gets its turn.

That reframe is useful because it kills the most common mistake, which is picking a split first and then trying to bend your week around it. The order should run the other way. Decide how many days you can actually train, then choose the split that distributes the body sensibly across those days.

The number that decides whether your split works

Per muscle weekly frequency. How many times, in a normal week, does a given muscle get trained.

This is the number your split really sets, and it is where the evidence is most useful to a beginner. Schoenfeld, Ogborn and Krieger, pooling ten studies for Sports Medicine, compared training a muscle once a week against twice a week with total work held equal. Twice a week produced a larger effect on muscle size, 0.49 against 0.30. Same number of sets, better outcome, purely from splitting them across two sessions.

So the working target for most people is two sessions per muscle per week. Not because two is magic, but because it is comfortably achievable and it beats one.

Here is why that single number is so clarifying. It immediately tells you which splits are wrong for your day count:

  • Train three days a week on a bro split and each muscle gets trained roughly once every other week. The structure fights your schedule.
  • Train six days a week on a full body split and every muscle gets six sessions, which is far more than you can recover from at any useful intensity.
  • Train four days a week on upper/lower and every muscle gets exactly two. The structure and the schedule agree.

That last case is what a good split looks like. Nothing clever, just arithmetic that lands in the right place.

Read that table as a compatibility chart, not a ranking. Push/pull/legs looks like the serious option because of who posts about it, but at four days a week it divides badly: you either repeat a day and unbalance the week, or you rotate the cycle and each muscle drifts to roughly 1.5 sessions a week. Upper/lower is the unglamorous answer that actually fits four days.

Choose your split in three questions

How many days can you train in your worst week, not your best one? This is the question people get wrong, and it is the one that decides everything. Answer with the number you hit in a bad week, because a split built for your best week collapses the first time life interferes. If the honest answer is three, build for three.

Do you have a specific weak point? If not, split the body evenly and move on. Chasing a lagging muscle group is a real reason to skew a split, but it is a problem for people who have already trained consistently for a year or two, not a starting condition.

Can you recover from what you are proposing? Sleep, food and stress set the ceiling here, and no split overrides them. Six sessions a week on six hours of sleep is not a more advanced programme, it is the same programme done worse.

Three days gives you full body or push/pull/legs. Four days gives you upper/lower. Five gives you upper/lower plus a full body day. Six gives you push/pull/legs run twice. That is genuinely most of the decision.

Sample weeks at each day count

How many sets per muscle per week

Frequency tells you how to arrange the week. Volume tells you how much to put in it, and the two interact: the more days you train, the fewer sets each session needs.

The same research group put a number on volume. Schoenfeld, Ogborn and Krieger, in the Journal of Sports Sciences, pooled fifteen studies and found a graded dose-response, with higher weekly volume beating lower by about 3.9% more growth in muscle size, and each additional weekly set adding a little more. Ralston and colleagues, looking at strength rather than size in Sports Medicine, found the same direction: moderate and high weekly set counts outperformed low ones.

A sane starting range is ten to twenty hard sets per muscle per week, built up to rather than jumped into. Start nearer ten. Add a set here and there when the previous week felt manageable. The number that matters is the one you can repeat, and more is only better up to the point where recovery gives out.

Divide that weekly total by your frequency and you have your per-session work. Sixteen weekly sets for back at two sessions a week is eight sets a session, which is three or four exercises. That is how a split turns into an actual workout.

Where the evidence runs thin

Three honest caveats, because the frequency finding gets quoted with more confidence than it deserves.

First, the picture is less settled than the 0.49 against 0.30 figure suggests. When Schoenfeld, Grgic and Krieger revisited the question in the Journal of Sports Sciences with weekly volume held equal, frequency itself stopped looking like the driver: what mattered was the total work done. Grgic and colleagues reached a similar conclusion for strength in Sports Medicine. The practical reading is that higher frequency helps mainly because it is an easier way to fit in more quality sets, not because the body has a magic two-per-week switch.

Second, these meta-analyses pool trained and untrained subjects, mostly younger and mostly male, across blocks of weeks and months. Nobody has run them for the years you will actually be training.
