Workout Splits for Muscle Growth: The Split Matters Less Than You Think
Volume, effort and overload grow muscle. The split just decides whether hitting those three is easy or a fight. Here is how to pick one on that basis.
Ask which split is best for muscle growth and you will get an answer with a number in it. Push/pull/legs. Six days. Upper/lower. Everyone has a favourite and everyone is confident.
The uncomfortable answer is that the split is close to the least important variable in the whole equation. Two lifters running different splits with the same weekly sets, the same effort, the same food and the same sleep will grow about the same amount. What the split does is decide whether hitting those numbers is easy or a fight.
So this guide is not a ranking. It is the three things that actually drive hypertrophy, and how to pick a split that makes all three easy to hit.

The three things that actually grow muscle
Weekly volume. Hard sets per muscle per week is the single strongest lever you control. Schoenfeld, Ogborn and Krieger, pooling fifteen studies in the Journal of Sports Sciences, found a graded dose-response: higher weekly volume beat lower by about 3.9% more growth in muscle size, with each additional weekly set adding a little more. Ten to twenty hard sets per muscle per week is the working range for most people.
Proximity to failure. A set only counts if it is genuinely hard. Refalo and colleagues, reviewing the evidence in Sports Medicine, found that training closer to failure tended to favour hypertrophy, though the effect was not dramatic and stopping a rep or two short does most of the job. Leaving four reps in the tank on every set is how people do twenty sets a week and grow like they did eight.
Progressive overload. The work has to get harder over time or the body has no reason to adapt. Small and boring: a little more weight, one more rep, one more set, whenever the last session felt manageable.
Notice the split appears in none of those three. Its job is logistical: to arrange your week so that hitting all three is realistic.
What the split actually contributes
One thing, mainly. It sets your per muscle weekly frequency, which decides how your weekly volume is packaged.
Schoenfeld, Ogborn and Krieger found in Sports Medicine that training a muscle twice a week produced a larger effect on muscle size than once a week, 0.49 against 0.30, with total work held equal. That looks like a straightforward vote for higher frequency, and it is the finding every split article quotes.
But the follow-up matters more than the headline. When Schoenfeld, Grgic and Krieger revisited the question in the Journal of Sports Sciences with weekly volume held equal, frequency itself stopped predicting the outcome. Total work did. Grgic and colleagues found the same for strength in Sports Medicine.
Put those together and the practical reading is clear. Higher frequency is useful because it is an easier way to fit in more quality sets, not because the muscle needs a specific number of visits. Twelve sets for back split across two sessions of six are six sharp sets each. Twelve in one session means the last four are junk. Same number on paper, different result in practice.
That is the entire mechanism by which a split affects growth. It is real, and it is smaller than the internet suggests.
Choosing the split, then, is a scheduling problem
Which means the right question is not "which split grows the most muscle" but "which split lets me do fifteen hard sets per muscle per week, every week, for a year".

Every row in that table can deliver the same weekly volume. The difference is how thinly it is sliced, and thinner slices are easier to do well.
The 4 day upper/lower split is the best default for most people building muscle, because it hits two sessions per muscle with the fewest days and degrades gracefully when a week goes wrong. The 6 day push/pull/legs is the better ceiling if you can genuinely recover from it, because short sessions keep set quality high. The 5 day options sit in between.
What does not belong in a hypertrophy plan is a split that gives a muscle one session a week while you are still building a base. Not because once a week does nothing, but because it forces all of that muscle's volume into a single session, and set quality falls off a cliff past a certain point in a workout.
The two things people get wrong
Chasing the split instead of the sets. Switching from upper/lower to push/pull/legs while keeping the same twelve weekly sets changes almost nothing. Going from twelve weekly sets to sixteen changes something. People spend months on the first kind of decision and none on the second.
Programme hopping. Every switch costs you the ability to tell whether anything is working, because progressive overload only shows up as a trend across weeks. If your bench went from 60 kg to 72.5 kg over three months, that is signal. If you changed split twice in that window, you have no idea what produced it.
Pick a split that fits your worst week, then leave it alone for at least three months and change the numbers inside it instead.
What you eat sets the ceiling
A split cannot outrun a calorie deficit. Murphy and Koehler, in Scandinavian Journal of Medicine and Science in Sports, found that energy deficiency impaired gains in lean mass, though strength held up better. If you want to grow, you need to be eating at or slightly above maintenance, with enough protein.
On protein, Morton and colleagues in the British Journal of Sports Medicine pooled 49 studies and found gains from added protein plateaued at around 1.6 g per kg of body weight per day, which is a useful ceiling to aim at rather than exceed. Where the evidence runs thin
The volume dose-response is real but modest. A few percentage points across a study lasting weeks, not a transformation, and nobody has mapped where the curve turns down. It certainly does turn down, and the point differs by person, by muscle and by how well you are sleeping.
The frequency picture is genuinely unsettled, which is why this guide leans on scheduling logic rather than a number. And every one of these meta-analyses pools trained and untrained subjects, mostly younger and mostly male, over training blocks far shorter than a real training life. They are a good place to start reasoning from, not a prescription.

The best split for muscle growth is the one that lets you do ten to twenty hard sets per muscle per week, close enough to failure to count, getting slightly harder over time, without your week falling apart. That is usually four days on upper/lower, and it is six days on push/pull/legs if your recovery genuinely supports it.
