Bent-Over Barbell Row

The bent-over row builds your back symmetrically from top to bottom, and it also produces the highest lumbar spine load of the common rowing variations. Both facts are true, and both should change how you programme it.

How to perform it

Hinge to ~45°, pull the bar to your lower chest/upper stomach, squeezing shoulder blades together.

  1. Set up as if for a deadlift and stand tall with the bar at hip height, hands just outside your legs with an overhand grip.
  2. Push your hips back and hinge forward until your torso is around 45 degrees to the floor, with a soft bend in the knees and your shins close to vertical.
  3. Let the bar hang at arm's length. It should sit somewhere around your knees, roughly over mid-foot.
  4. Set your back: chest up, shoulder blades neither pinched nor collapsed, spine in a neutral line from your head to your tailbone.
  5. Take a breath into your belly and brace hard. Your torso angle should not change again until the set ends.
  6. Pull the bar towards your lower chest and upper stomach, driving your elbows back rather than lifting with your hands.
  7. Finish by squeezing your shoulder blades together and touching or nearly touching the torso, without jerking your body upright to meet the bar.
  8. Lower under control over two seconds until your arms are straight and your shoulder blades have spread again.
  9. Reset your brace at the bottom, check that your hips have not risen, and repeat.
  10. End the set by standing up with the bar in a controlled hinge, or set it back on the pins. Do not drop from the bent position.

Common mistakes

Standing up as the set gets hard

Rep one is at 45 degrees, rep eight is at 70. Raising the torso shortens the lever and lets you move more weight, which is exactly why it happens. Pick an angle, and if you cannot hold it for the whole set, the load is too heavy.

Rounding the lower back

This is the mistake with consequences. The bent-over row already produces the largest lumbar spine load of the common rowing variations, and doing it with a flexed spine is a poor combination. Brace, hold a neutral line, and stop the set when position goes rather than when reps run out.

Pulling to the chest

A high pull turns the exercise into a rear delt and upper trap movement and removes the lats almost entirely. Pull towards the belly button and lower ribs, with the elbows travelling back past your torso.

Yanking and dropping

Heaving the bar up with a hip snap and letting it freefall halves the time under tension and leaves the eccentric untrained. Two seconds down, every rep.

Curling the bar with your arms

If your biceps are the limiting factor, you are pulling with your hands rather than your elbows. Think of your hands as hooks and drive the elbows behind you.

Variations and swaps

Inverted row

Body under a fixed bar, heels on the floor. Fenwick and colleagues found the inverted row elicited the highest latissimus, upper back and hip extensor activation of the three rows they tested, with the lowest spine load. The best trade in the family, and the default in the Bodyweight PPL programme.

Chest-supported row

Lying face down on an incline bench removes the hinge entirely. Your lower back cannot be the limiting factor, which usually means your upper back gets a much better set.

Single-arm dumbbell row

One hand and knee on a bench. Easier to load progressively than it looks, kinder to the spine, and it exposes side-to-side differences the barbell hides.

Pendlay row

Torso parallel to the floor, bar reset on the ground each rep. Stricter, more explosive, and it forces you to prove the position from a dead stop.

Seated cable row

Constant tension, supported torso, easy to load in small increments. The obvious substitute if barbells are not in your equipment list or your back is fatigued from deadlifts.

Single-arm cable row

Fenwick and colleagues noted the one-armed standing cable row particularly challenges the trunk's resistance to rotation. Useful if anti-rotation strength is a goal, less so if pure back volume is.

What the bent-over row actually trains

Pocket Fit lists Middle Back as the main target and that is a fair description. The rhomboids, middle and lower trapezius retract and depress the shoulder blades, and the posterior deltoid and teres muscles pull the upper arm backwards. The latissimus dorsi is heavily involved too, particularly if you pull towards the lower ribs and belly button rather than the collarbone, because that path takes the humerus back and down rather than back and out. The biceps and brachialis flex the elbow throughout.

The muscles nobody credits are the hip extensors and the spinal erectors. Holding a hinged position with a loaded bar hanging at arm's length is a large isometric task, and it does not stop between reps. That is the exercise's defining quality: it trains the back in two ways at once, dynamically at the shoulder blades and statically along the spine.

It is also the exercise's main cost. Fenwick, Brown and McGill instrumented seven men performing three rowing variations and found the standing bent-over row produced large muscle activation symmetrically from the upper to the lower back, along with the highest lumbar spine load and the highest spine stiffness of the three. The inverted row, by contrast, produced the highest latissimus and upper back activation with markedly lower spine load. That is not a reason to avoid the barbell row. It is a reason to place it thoughtfully in the week, particularly alongside heavy deadlifts.

As always, treat activation numbers as a description of demand rather than a hypertrophy league table. Vigotsky and colleagues laid out why surface electromyography amplitude does not translate into predictions about muscle growth, and rowing content online tends to ignore that.

Setting up and rowing

Stand with the bar at hip height. Push your hips back and hinge to roughly 45 degrees, knees soft, shins close to vertical. The bar hangs at arm's length near your knees.

Set a neutral spine, breathe into your belly and brace. From here, your torso angle should be fixed. Pull the bar towards your lower chest and upper stomach by driving the elbows back past your ribcage, squeeze the shoulder blades together at the top, then lower over two seconds until your arms are straight and your blades have spread.

The strictness is the point. Lehman and colleagues, looking at variations of common latissimus exercises, showed how sensitive back exercise is to small changes in how you hold and move the load. A row performed with a fixed torso and a controlled eccentric is a different exercise from one performed with a hip snap, even though both count as reps.

The mistakes that cost you the most

Standing up as the set gets hard is the most common and the most self-deceiving, because it lets you keep adding weight to a lift you are quietly making easier. Rounding the lower back is the one that carries actual risk, given this is already the highest spine load in the rowing family. Pulling to the chest instead of the stomach converts a lat and mid-back exercise into a rear delt exercise. And letting the bar drop removes the eccentric, which is half the set.

How to programme the bent-over row

The row is a primary compound in Pocket Fit:

  • Gain muscle: 4 to 5 sets depending on experience, 6 to 10 reps, 120 seconds rest.
  • Gain strength: 5 to 6 sets depending on experience, 3 to 6 reps, 180 seconds rest.
  • Lose fat: 4 to 5 sets depending on experience, 6 to 10 reps, 90 seconds rest.

Progression is reps first, to a cap of 15, then load, and only after a confirmed plateau across two matching sessions. Barbell increments are 5 kg for male users and 2.5 kg for female users.

On this lift in particular, resist the urge to chase the number. A 5 kg jump that costs you ten degrees of torso angle is not progress, it is a different exercise with a bigger number attached. If you find yourself unable to hold the hinge, the honest move is to drop back a step and rebuild, or switch to a chest-supported variation for a block.

Placement matters too. Because the bent-over row loads the spine heavily and the deadlift loads it heavily, running both in the same session at maximal effort is a lot to ask of one lower back. If your programme puts them together, take the row slightly further from failure, or use the chest-supported version that day.

Variations and swaps

The inverted row is the standout swap, because Fenwick and colleagues found it produced the highest lat, upper back and hip extensor activation with the lowest spine load of the rows tested. Chest-supported rows remove the hinge entirely and are the right answer whenever your lower back is the limiting factor rather than your back muscles. Single-arm dumbbell rows are kinder on the spine and reveal asymmetries. Pendlay rows enforce a strict position from a dead stop. Seated cable rows give constant tension and small load increments.

If you get a sharp pinch rather than muscular fatigue, or pain that persists after the session, stop and see a physiotherapist. Rowing through a back that is telling you something is a poor long-term strategy, and no article can assess you.

What the evidence does and does not say

Spine load is the real trade-off. Fenwick, Brown and McGill's comparison of the inverted row, standing bent-over row and one-armed cable row is the most useful single study on this exercise. The bent-over row generated large, symmetrical activation across the whole back, and it also generated the highest lumbar spine load and stiffness. Their own practical conclusion was that people wishing to spare the low back should consider the inverted row, and that the bent-over row suits athletic training where higher activation and higher spine load are acceptable. Note the sample: seven healthy men. It is a careful study, not a large one.

Extreme loads on the spine are well documented. Cholewicki, McGill and Norman measured lumbar loading in competitive powerlifters and recorded some of the highest in vivo spinal compression values in the literature. Rows do not reach deadlift loads, but the principle carries: hinged positions with heavy external loads are demanding on the spine, and technique is the variable you control.

Bracing is the mechanism, not a superstition. McGill's review of core training argues that the trunk's role in loaded lifting is to create stiffness and transfer force, rather than to move. That is exactly what a good row asks of it.

What the evidence does not show. There is no good long-term trial demonstrating that the barbell bent-over row builds more back muscle than a chest-supported row, a cable row or an inverted row. The available comparisons are acute activation studies in small samples, and activation is not hypertrophy. What the training literature does support more broadly is that weekly volume drives growth up to a point and that full ranges of motion generally beat partial ones. Both of those favour whichever row you can perform with a full, controlled range for enough hard sets, which for a lot of people is not the barbell version.

Bent-over barbell row: common questions

What angle should my torso be at?

Around 45 degrees for the standard version, and whatever angle you choose has to stay fixed for the whole set. More horizontal increases the demand on your back and your spine, more upright reduces both. Consistency matters more than the exact number, because it is what makes your logged loads comparable week to week.

Where should the bar touch?

Your lower chest and upper stomach, around the belly button. Pulling higher shifts work to the rear delts and upper traps and takes the lats out of it.

Is the bent-over row bad for your back?

It is demanding on your back rather than bad for it. Fenwick and colleagues found it produced the highest lumbar spine load of the rows they tested, alongside the highest spine stiffness and broad activation. That means technique and load selection matter more here than on a chest-supported row, and that if you have a history of back problems it is worth discussing with a physiotherapist before making it a staple.

Overhand or underhand grip?

Underhand allows more biceps contribution and often a slightly more natural elbow path towards the hips. Overhand tends to keep the pull higher and involves the upper back more. Neither is clearly superior for muscle growth. Rotate them across training blocks.

Should I do bent-over rows if I already deadlift heavy?

You can, but be deliberate about it. Both load the spine and the hip extensors substantially. Keep the row a couple of reps from failure on deadlift days, or use a chest-supported version so your lower back is not the thing that ends both exercises.

Why does Pocket Fit sometimes give me an inverted row instead?

Because your equipment list drives exercise selection. If you are on the Bodyweight PPL programme, the barbell is not available, and the inverted row covers the same pattern with the highest lat and upper back activation of the rows Fenwick and colleagues tested.
