Pull-Ups

Chin over bar is a scoring rule, not a training instruction. The pull-up gets better when you stop aiming at the bar and start driving your elbows down to your hips.

How to perform it

Hang from the bar and pull your chest toward it by driving elbows down and back.

  1. Take an overhand grip roughly one and a half times shoulder width, with the bar low in the palm and the thumb wrapped or over the top, whichever feels more secure.
  2. Hang with your arms straight and your shoulders relaxed up towards your ears. This is the true bottom of the movement.
  3. Before you pull, depress your shoulder blades: pull them down away from your ears without bending your elbows. Your body will rise a couple of centimetres. That is the lift starting.
  4. Brace your abs and squeeze your glutes so your body is one stiff line, with the legs either straight or crossed behind you.
  5. Drive your elbows down and back towards your hips. Think about pulling the bar towards your collarbone rather than pulling your chin up to the bar.
  6. Keep your chest up and let your torso stay close to vertical. A small backward lean is fine, a swinging one is not.
  7. Finish with your upper chest close to the bar and your shoulder blades pulled down and together.
  8. Lower under control, taking two to three seconds, until your elbows are straight and your shoulders have returned to a full hang.
  9. Pause momentarily at the dead hang, reset the scapular depression, and go again. Do not bounce out of the bottom.
  10. When you can hit the top of your rep range with clean form, add load with a dip belt or weighted vest rather than adding more sloppy reps.

Common mistakes

Cutting the bottom of the range

Reps stop with the elbows at 120 degrees because the dead hang is the hardest part. You get more reps and less of the exercise. Full range training generally produces at least as much muscle growth as partial range work, so lower all the way and take the smaller number.

Kipping when you are training for strength

A hip swing turns a strength exercise into a coordination exercise. There is a place for kipping in gymnastics and CrossFit contexts, but if the goal is a bigger back and a stronger pull, the swing is stealing the work from the muscle you are trying to train.

Leading with the chin

The head cranes forward to get the chin over the bar while the chest never rises. It scores the rep and skips the last part of the pull. Aim your collarbone at the bar and let the chin take care of itself.

Shrugging into the pull

Starting with the shoulders jammed up at the ears means the lats do not engage until halfway up. Pull the shoulder blades down first, every rep, from the dead hang.

Adding reps forever instead of load

Sets of twenty scruffy pull-ups train something, but it is not maximal strength. Once you are past the top of the rep range with clean technique, put weight on.

Variations and swaps

Chin-up (supinated grip)

Palms towards you. Youdas and colleagues found significantly higher biceps brachii and pectoralis major activity in the chin-up than the pull-up, with lower trapezius higher in the pull-up. Usually the easier of the two and a legitimate lift in its own right, not a lesser version.

Neutral grip pull-up

Palms facing each other on parallel handles. Often the most comfortable option for irritable shoulders or elbows, with broadly similar overall activation to other grips.

Band-assisted pull-up

A loop band under the knees or feet unloads the bottom of the range, which is exactly where beginners fail. The most useful single progression tool if you cannot yet do one.

Negative-only pull-up

Jump or step to the top and lower over four to six seconds. Builds the strength to complete a full rep faster than most alternatives, because you can control loads you cannot yet lift.

Weighted pull-up

Dip belt or vest. This is how the movement keeps progressing once bodyweight reps are comfortable, and how Pocket Fit tracks the exercise once your reps hit the cap.

Lat pulldown

The machine equivalent, which lets you train the same pattern at loads below bodyweight. It has its own guide on this site.

What the pull-up actually trains

The pull-up is shoulder adduction and extension against your own bodyweight, and the latissimus dorsi is the main engine. The lats run from the lower spine and pelvis up to the front of the upper arm, so their job is to pull the humerus down and back. That is why the most useful instruction in the whole exercise is "elbows to hips" rather than "chin over bar". One describes what the muscle does. The other describes how a rep is scored.

The biceps brachii and brachialis flex the elbow and contribute heavily. The lower trapezius, rhomboids and teres major work through the scapular part of the movement, and the rotator cuff, particularly infraspinatus, is busier than most people assume. Youdas and colleagues measured surface activation across pull-ups and chin-ups in twenty-five participants and reported average values of roughly 117 to 130 per cent of maximum voluntary contraction for latissimus dorsi, 78 to 96 per cent for biceps brachii and 71 to 79 per cent for infraspinatus. They also found a consistent sequence: the movement was initiated by lower trapezius and pectoralis major and finished with biceps and lats.

Take those percentages as evidence of how demanding the exercise is, not as a hypertrophy ranking. Vigotsky and colleagues explain clearly why surface electromyography amplitude cannot be read as a proxy for muscle growth, and the pull-up literature is one of the places that inference gets made most often.

Your abs matter more than they look like they should. A pull-up with a loose midsection turns into a swing, and a swing turns a pull into a throw.

Setting up and pulling

Start from a genuine dead hang: arms straight, shoulders relaxed towards your ears. Then depress the shoulder blades before the elbows bend. Your body will rise slightly and nothing else will have happened yet. That small movement is the difference between a lat exercise and an arm exercise.

Brace, then drive the elbows down and back. Keep the chest tall and let it travel towards the bar. Finish with your upper chest close to the bar and your shoulder blades pulled down and together, then lower over two to three seconds all the way back to straight arms.

Grip width should be roughly one and a half times shoulder width. Wider is not automatically better, and the pulldown literature is fairly clear that grip width has less effect on lat activity than the internet suggests.

The mistakes that cost you the most

The big one is range. The dead hang is the hardest position, so it is the first thing to disappear, and reps quietly shrink until you are doing half a pull-up with excellent enthusiasm. The second is the swing, which converts strength work into momentum. The third is chasing reps forever instead of adding load once bodyweight becomes easy.

How to programme the pull-up

Pocket Fit treats the pull-up as a primary compound:

  • Gain muscle: 4 to 5 sets depending on experience, 6 to 10 reps, 120 seconds rest.
  • Gain strength: 5 to 6 sets depending on experience, 3 to 6 reps, 180 seconds rest.
  • Lose fat: 4 to 5 sets depending on experience, 6 to 10 reps, 90 seconds rest.

Progression on a bodyweight lift works the same way as everywhere else in the app, with one wrinkle. Reps climb first, up to a cap of 15. Once you are at the cap with clean technique, the exercise switches to added load, tracked in the Weight field: a dip belt with a plate, or a weighted vest. Increments for non-barbell equipment are 2.5 kg for male users and 1.25 kg for female users, and load only rises after a confirmed plateau across two matching sessions rather than one good day.

If you cannot yet do a single pull-up, that is a programming problem rather than a talent problem. Use band assistance for your working sets and add two or three sets of slow negatives, lowering over four to six seconds. You can control far more load than you can lift, and eccentric-biased work is a well-supported route into the movement.

You do not need to take every set to failure. Refalo and colleagues pooled fifteen studies and found only a trivial hypertrophy advantage for training to set failure over stopping short, with no advantage at all for momentary muscular failure in the sub-group analysis. On a lift where failure means dropping off a bar, that is a convenient finding.

Variations and swaps

Chin-ups, neutral grip, band-assisted, negatives, weighted and the lat pulldown all cover the same pattern with different demands. If your elbows complain on a straight bar, try neutral handles or rings before you abandon the exercise. If your shoulder pinches at the top, reduce the range slightly and get it looked at rather than training through it repeatedly.

There is no shame in the pulldown. It lets you train the pattern at loads below bodyweight and at rep ranges the pull-up cannot reach for most people.

What the evidence does and does not say

Pull-up versus chin-up. Youdas and colleagues found the chin-up produced significantly higher biceps brachii and pectoralis major activity, while the pull-up produced higher lower trapezius activity. Latissimus dorsi activity did not differ meaningfully between them. Dickie and colleagues compared pronated, supinated, neutral and rope grips in nineteen strength-trained men and reported that activation across the shoulder, arm and forearm complex was broadly similar between hand orientations, with the notable exception of greater middle trapezius activity in the pronated grip versus neutral. The practical reading: grip changes what your arms and mid-back contribute at the margins, and does not radically change what your lats do. Rotate grips for comfort and variety, not because one is secretly the answer.

Pull-up versus pulldown. Doma and colleagues compared chin-ups with lat pulldowns and found greater biceps brachii and erector spinae activity, and greater trunk and shoulder movement, during the chin-up concentric phase. That is a fair description of the difference: the free version asks more of your whole body, the machine version isolates the pattern and lets you dial the load. Neither of those facts tells you which builds a bigger back, because activation studies are not hypertrophy studies.

Range of motion. Pallarés and colleagues' meta-analysis of range of motion in resistance training found full-range training generally produced greater or equal adaptations compared with partial ranges. That is the case for the dead hang, and the reason the app would rather you log six honest reps than eleven short ones.

What the evidence does not cover well. There is no good long-term trial comparing pull-up grips for muscle growth. Most of what exists is acute EMG work in small samples of trained young men, often fewer than twenty-five people, which tells you about a single session and nothing about twelve weeks. Anyone who tells you a particular grip is definitively superior for back width is going beyond the data.

Pull-ups: common questions

Pull-ups or chin-ups, which is better?

Both. Youdas and colleagues found chin-ups produce higher biceps and pectoralis activity, pull-ups produce higher lower trapezius activity, and lat activity is similar. Use whichever your shoulders and elbows tolerate, and rotate them over time.

How do I get my first pull-up?

Train the movement rather than avoiding it. Band-assisted pull-ups for your working sets, plus two or three sets of slow negatives lowering over four to six seconds, is the most reliable combination. Lat pulldowns build the pattern at controllable loads alongside them.

Does a wider grip build a wider back?

There is no good evidence that it does. The closest data comes from the lat pulldown, where grip widths between one and two times biacromial distance produced broadly similar latissimus activation. Pick a width you can pull strongly from.

Should I do a dead hang between reps?

Yes, if you are training the exercise rather than counting it. The bottom is the hardest position and the first thing fatigue removes, and full range work produces at least as much adaptation as partial work. Take fewer, longer reps.

When should I start adding weight?

When you can complete the top of your rep range with clean technique and no swing. In Pocket Fit that means reps climb towards the cap of 15 first, and then you log added load from a belt or vest, moving up in 2.5 kg steps for male users and 1.25 kg for female users after a confirmed plateau.

Is kipping bad?

Not inherently, but it is a different exercise. Kipping is a legitimate skill in gymnastics and competitive fitness. If your goal is a stronger, larger back, the swing removes the very work you are trying to do.
